Cook two or three base recipes on the weekend, then mix them into different meals during the week. Below is a 7-day sample built that way, plus the shopping list and prep steps behind it. Calorie needs vary, so adjust portions to your own appetite and any advice from your doctor or dietitian.
How this plan is put together
- Every meal has a protein anchor: beans, lentils, tofu, tempeh, nuts or seeds.
- Half the plate is produce at lunch and dinner, in line with USDA MyPlate [1].
- Grains are whole and portioned at roughly a cup cooked per meal [2].
- Leftovers are planned, so you cook about four times a week rather than fourteen.
Weekend prep (about 90 minutes)
- Cook 2 cups dry quinoa (makes about 6 cups).
- Cook 2 cups dry lentils, or open three cans and rinse them. If you have an Instant Pot Duo 6-quart, you can batch-cook the lentils and quinoa in it instead.
- Roast two trays of vegetables: one of sweet potato and red onion, one of broccoli and peppers. A Nordic Ware half sheet pan is the usual size for this, and a sharp Victorinox Fibrox Pro 8-inch chef's knife makes the chopping go faster.
- Wash and dry a large bag of greens.
- Mix a jar of lemon-tahini dressing (tahini, lemon juice, water, garlic, salt).
Cooked grains and legumes keep 3 to 5 days in the fridge, according to the USDA FoodKeeper guidance [3].

Shopping list for the week
- Produce: 2 bags leafy greens, broccoli, 2 bell peppers, 2 sweet potatoes, 2 red onions, cucumber, kale, 1 lb tomatoes, garlic, ginger, 3 lemons, bananas, berries (fresh or frozen), pears
- Legumes: lentils (dry or canned), 3 cans chickpeas, 2 cans black beans, 1 can white beans, 1 block firm tofu, 1 pack tempeh
- Grains: quinoa, brown rice, rolled oats, whole-wheat pasta, whole-grain bread
- Pantry: chickpea flour, tahini, olive oil, canned tomatoes, curry paste or powder, cumin, chili powder, vegetable broth
- Nuts and seeds: walnuts, chia seeds, hemp seeds, pumpkin seeds
Nutrients to plan for
A fully plant-based week can run short on vitamin B12, and sometimes on iodine, vitamin D, calcium and omega-3 fats. Fortified plant milks, iodized salt, and ground flax or walnuts help; B12 usually needs a fortified food or a supplement [4][5]. Ask a doctor or dietitian what makes sense for you. See Plant-Based Basics for details.
Make it your own
- Fewer carbs: swap half the grain for extra roasted vegetables.
- More protein: add a second legume or a scoop of hemp seeds.
- Tighter budget: lean on dried beans, oats, cabbage and frozen vegetables. Our Grocery Guides have a lower-cost list.
